Fat Intake Calculator — Grams Per Day
Fat carries 9 kcal per gram — over twice protein or carbohydrate — so the grams stay modest: at 2,000 kcal with fat at 30% of energy, that is 67 g a day, of which saturated fat should be under about 22 g (the 10% ceiling).
How it works
Fat is the most energy-dense nutrient, which cuts both ways: it makes food satisfying and carries essential fatty acids and fat-soluble vitamins, and it lets calories accumulate almost invisibly — a tablespoon of oil is 120 kcal before it has added any bulk to the plate. The reference range used by most national guidance, 20–35% of energy, exists to balance those two truths.
Inside the total, type matters. Saturated fat — butter, fatty meat, cheese, coconut — is the one with the clearest guidance: under 10% of energy, less if LDL cholesterol is a concern, because replacing it with unsaturated fats reliably improves blood lipids. The unsaturated side — olive oil, nuts, seeds, oily fish — is where most of your fat grams should live, and trans fats from partially hydrogenated oils are the one category with no safe intake worth discussing.
Because fat grams look small, tracking errors here are proportionally huge: cooking oil poured by eye and nut butter spread thick are the two classic leaks in an otherwise careful diet. If your totals say one thing and your weight trend says another, look at the fats first.
The method
Fat grams = calories × fat% ÷ 9 kcal/g. Reference range: AMDR 20–35% of energy. Saturated ceiling: under 10% of energy per WHO/AHA guidance. Essential minimums (linoleic and alpha-linolenic acids) are met well inside these ranges by varied diets.
Frequently asked questions
Is fat bad for your heart?
The total is mostly neutral; the type is not. Replacing saturated fat with unsaturated fat lowers LDL cholesterol and cardiovascular events in trials. Industrial trans fat is genuinely harmful and largely removed from food supplies.
Why does keto use so much fat?
When carbohydrate is restricted to ~5% of energy and protein is moderate, fat must supply the remainder — around 70–75%. It is arithmetic, not a claim that fat itself causes ketosis; the carb restriction does that.
Do I need fat at every meal?
Some fat with vegetables genuinely helps absorb their fat-soluble vitamins and carotenoids — salads with an oil-based dressing deliver more of their nutrients than fat-free versions. Beyond that, distribution across the day is personal preference.
